Dietitian Shares Simple Eating Plan to Boost Sleep and Reduce Nighttime Cravings

New Jersey‑based registered dietitian and certified diabetes care specialist Erin Palinski‑Wade says the foods we choose throughout the day can have a big impact on how well we sleep. In a recent interview, the author of The Sleepdemic Solution outlined a straightforward eating strategy that families can adopt to promote steadier blood‑sugar levels and a calmer night.

Steady Blood Sugar, Better Rest

Palinski‑Wade emphasizes that keeping glucose levels stable from morning until bedtime helps prevent the energy crashes that often lead to restless nights. She recommends pairing lean proteins, slow‑digesting carbohydrates and healthy fats in meals and snacks. This combination, which she calls the “No. 1 way” to improve overall sleep, helps the body avoid sudden spikes and drops in blood sugar that can trigger middle‑of‑the‑night awakenings.

Tart‑Cherry Juice as a Natural Sleep Aid

Among the foods highlighted, tart‑cherry juice stands out for its naturally high melatonin content. “Tart cherries have the highest amount of melatonin naturally, and they contain compounds that extend melatonin’s effect in the body,” Palinski‑Wade explained. While research on tart‑cherry consumption is still mixed, a 2025 systematic review found modest improvements in sleep duration for some users.

For those struggling with insomnia, the dietitian suggests drinking four to six ounces of 100 % tart‑cherry juice—or about a quarter cup of dried tart cherries—each evening. “It’s a really, really great tool to improve your sleep – and it’s tasty, too,” she said.

Antioxidant‑Rich Foods Support Restful Sleep

Foods high in antioxidants and anti‑inflammatory compounds also play a role in sleep quality. Nuts, seeds, olive oil and avocados provide healthy fats and nutrients that help the body achieve a more restful state. “When we have more antioxidants in the body, we’re really helping our body to achieve that more restful state,” Palinski‑Wade noted.

Mindful Caffeine Use

Caffeine remains a common culprit in sleep disruption. Palinski‑Wade cautions that while a modest amount of caffeine can be acceptable, timing is crucial. She advises stopping caffeine intake about ten hours before bedtime. “A cup of coffee, traditionally eight ounces, is about 100 milligrams of caffeine. The sweet spot for daily caffeine intake is 300 milligrams or less,” she said. Exceeding that amount can trigger stress hormones like cortisol and adrenaline, which not only hinder sleep but also promote fat storage and inflammation.

The U.S. Food and Drug Administration notes that up to 400 milligrams of caffeine per day is generally safe for most adults, though individual tolerance varies based on health conditions and medication use.

Putting It All Together

Palinski‑Wade’s advice offers families a practical roadmap: combine balanced meals with protein, complex carbs and healthy fats; consider a modest serving of tart‑cherry juice in the evening; choose antioxidant‑rich snacks; and limit caffeine to earlier in the day. By aligning daily nutrition with the body’s natural rhythms, households can enjoy deeper, more restorative sleep—a foundation for better health, weight management and overall well‑being.
