Short 20‑minute workout can boost memory as effectively as a nap after sleep loss

Researchers published in Proceedings of the National Academy of Sciences have shown that a 20‑minute aerobic workout can help preserve memory after severe sleep deprivation, performing almost on par with a 90‑minute nap. The findings are especially relevant for healthcare professionals, transportation staff and other safety‑sensitive workers who often face long stretches without sleep.

Study design and participants

The experiment enrolled 54 healthy adults aged 18 to 35 and kept them awake for 30 consecutive hours. After this period, participants were randomly assigned to one of three groups:

  • Exercise group: 20 minutes of moderate‑to‑vigorous cycling at 80% of maximum heart rate.
  • Nap group: a 90‑minute opportunity to sleep.
  • Control group: seated on a stationary bike for 20 minutes without pedaling.

Following the intervention, participants viewed 150 images while their brain activity was recorded with electroencephalography (EEG). They were unaware that a memory test would follow three days later, after they had recovered from the sleep loss.

Memory performance results

When tested, the exercise group correctly recognized 56% of the images, the nap group 57%, and the control group 46%. Both the exercise and nap conditions produced memory performance roughly 21%–23% higher than the control condition, and the difference between exercise and nap was not statistically significant.

Participants who napped reported feeling significantly less fatigued after the intervention, whereas those who exercised reported fatigue levels similar to the control group. Despite feeling just as tired, the exercise group still outperformed the control group on the memory test.

How exercise may help the sleep‑deprived brain

Dr. Leana Wen, an emergency physician and clinical associate professor at George Washington University, explained that prolonged wakefulness impairs the brain’s ability to encode new information. EEG data suggested that exercise reduced a marker of neural fatigue in brain regions involved in memory processing, allowing the brain to use its remaining cognitive resources more efficiently.

In contrast, napping lowered the physiological drive for sleep—known as sleep pressure—and reduced overall fatigue, creating a more favorable brain state for memory formation. Thus, while both interventions improved memory, they appear to do so via different neural pathways.

Practical implications

The researchers caution that a short workout cannot replace the restorative functions of sleep, which are essential for immune, metabolic and overall brain health. However, in situations where a nap is impractical—such as on a shift with limited break time—a brief aerobic session may serve as a useful strategy to protect memory before a task that requires learning.

Potential applications include:

  • Healthcare workers on overnight shifts.
  • Truck drivers or pilots facing unavoidable periods of wakefulness.
  • Anyone needing to retain information after a night of limited sleep.

Experts stress that these findings do not imply it is safe to operate vehicles or perform other high‑risk activities while severely sleep‑deprived. The primary recommendation remains to obtain adequate nightly sleep—ideally at least seven hours for adults.

Additional tips for the sleep‑deprived

When a nap is not possible, a brisk walk, stair climb or short stationary‑bike session can be a quick alternative. Complementary measures such as staying hydrated, eating balanced meals, limiting heavy foods and avoiding alcohol can also help mitigate fatigue. Caffeine may temporarily increase alertness but does not reverse the cognitive deficits caused by sleep loss.

Future research should explore whether similar benefits occur in older adults, individuals with chronic sleep restriction, or with different types and intensities of exercise.
